You've had this experience. It's late. You really need to be asleep. You have to be up early. You close your eyes, lie still, focus, and try — really try — to fall asleep.
It doesn't work. The harder you try, the more awake you feel. Your heart picks up a little. Your jaw tightens. Your mind, instead of going quiet, gets louder.
If sleep were like most things, effort would help. The frustrating fact is that sleep is one of the very few human functions where effort makes things worse — not slightly worse, but reliably and measurably worse. Once you understand why, you can stop blaming yourself for one of the most counterintuitive features of the entire system.
The cash prize study
In a now-classic experiment, researchers asked one group of people to fall asleep as quickly as possible, with a cash prize for whoever fell asleep fastest. Another group was asked to fall asleep as they normally would, no incentive.
The result: the people who were trying — with money on the line — took three times longer to fall asleep than the people who weren't.
This isn't because incentives don't work. It's because sleep is what psychologists call an involuntary process. You can't make yourself sleep the way you can make yourself stand up or take a step. The harder you push, the further sleep retreats.
Why effort produces arousal
When you try hard at something, your brain treats it as a task that requires alertness. It increases attention. It activates the systems involved in concentration and goal-pursuit — the same systems involved in being awake.
Specifically, trying to sleep activates:
- Faster brain waves, the opposite of what you need to drift off
- Higher heart rate and breathing rate
- Greater muscle tension, particularly in the jaw and shoulders
- Heightened attention to internal sensations, including the very sensations of not yet being asleep
So the act of trying to sleep produces a state of physiological arousal that makes sleep less likely. Your effort is creating the very condition you're trying to escape.
The attention-intention-effort trap
Sleep researcher Colin Espie has described this dynamic as a three-step trap:
- Attention. You start paying close attention to your sleep — monitoring whether you're falling asleep, how tired you feel, whether tonight is going to be "bad."
- Intention. You consciously intend to sleep. You decide it's going to happen. You set a goal.
- Effort. You actively try to make it happen — relaxing your body, controlling your breathing, clearing your mind.
Each step intensifies the previous one. By the time you're at "effort," sleep has become a high-stakes performance. And you're now performing the thing that, by definition, only happens when you're not performing.
Good sleepers don't go through any of these steps. They get tired, they lie down, they think about something for a few minutes, and they're gone. They aren't doing anything to fall asleep. The whole point is that they're not.
What to do instead
The frustrating but accurate answer is: stop trying. Which is, of course, easier said than done — because "stop trying" can itself become a thing you're trying to do.
A few practical reframes that work better than effort:
Lower the stakes. Tell yourself it's okay if you don't fall asleep right away. Tell yourself it's okay if you don't fall asleep tonight. Sleep loss is more recoverable than most people fear, and one rough night doesn't ruin tomorrow. The lower the stakes, the lower the arousal.
Aim for rest, not sleep. If you're lying down with eyes closed and a calm mind, you're getting some of what sleep gives you, even if you're not fully asleep. Many insomniacs are surprised to find that "just resting" reduces the pressure enough that sleep eventually arrives on its own.
Give your mind something gentle to do. A boring audiobook, a slow story, a guided breathing track. The goal isn't to entertain you and isn't to put you to sleep. It's to occupy the mental space that would otherwise be filled with effort.
Get out of bed if effort is building. If you find yourself trying — really trying — to sleep, that's a signal. Get up, go to another room, do something quiet and dim, and come back when you feel drowsy. Don't lie in bed practicing arousal.
The takeaway
Sleep is one of the few things in life where the rule is try less, get more. Most of the strategies that help with insomnia are not about doing more, but about doing less — less effort, less attention, less monitoring, less performing. That can feel deeply counterintuitive when you're tired and frustrated.
