A common, almost universal experience among people with insomnia: you fall asleep on the couch with the TV on in the evening. You wake up, drag yourself to bed, lie down — and suddenly you're wide awake. It can take an hour or two to fall back asleep, even though you were unconscious five minutes ago in the next room.
If this has happened to you, your brain isn't broken. It's actually working exactly the way it's supposed to. It's just learned the wrong thing.
The technical name for what's happening is conditioned wakefulness, and understanding it is the entry point to one of the most effective behavioral treatments for insomnia.
The principle: cues shape behavior
A lot of human behavior is cued — automatically triggered by something in the environment. You walk into a movie theater and want popcorn. The phone rings at 3am and you feel a jolt of anxiety. You smell coffee and feel slightly more alert. None of these are conscious decisions. They're learned associations between a cue and a response.
Sleep works the same way. For good sleepers, years of falling asleep in bed have made the bed a strong cue for sleep. Many of them have had the experience of sitting up in bed to read for a few minutes and finding themselves struggling to stay awake within ten. The bed is doing its job. The cue is working.
For people with insomnia, the opposite happens. After enough nights of lying in bed unable to sleep — tossing, worrying, watching the clock, getting frustrated — the bed becomes a strong cue for wakefulness. The body learns: this is the place where we lie awake.
How the association forms
Every minute you spend awake in bed reinforces the association. Specifically:
- Going to bed when you're not actually drowsy
- Lying in bed for hours trying to fall asleep
- Waking up at night and staying in bed tossing
- Using the bed for non-sleep activities (work email, scrolling, intense conversations, watching the news)
- Trying to force sleep by staying still and concentrating
You're not consciously training yourself to be awake in bed. But the brain doesn't care about intentions — it cares about pairings. If the bed is consistently paired with being awake, the bed becomes a cue for being awake. After months or years, just getting into bed can produce a wave of alertness, even if you were yawning seconds before.
Why the couch works (and your bed doesn't)
The reason the couch is "easier" to sleep on isn't that it's more comfortable. It's that the couch hasn't been paired with sleeplessness. There's no learned arousal there. Your brain, given a neutral environment, defaults to its natural sleepiness.
Same for hotel rooms (sometimes), guest beds (sometimes), and that one chair you can't help but doze in. None of them carry the associative weight your bed does.
How to break the association
The treatment for conditioned wakefulness is a CBT-I technique called stimulus control, developed by psychologist Richard Bootzin in 1972. It's deceptively simple, and it has decades of research support. The core rules:
- Use the bed only for sleep and sex. Not for work, scrolling, watching TV, or talking on the phone. The bed should be paired with one thing.
- Get into bed only when drowsy — not at a fixed clock time. Drowsy means heavy eyelids, head nodding, re-reading the same sentence. Not just "tired."
- If you can't sleep within ~20 minutes, get out of bed. Go to another room. Do something quiet and dim. Come back when you're drowsy again. Repeat as needed.
- Get up at the same time every morning, regardless of how the night went.
- No daytime naps, at least at first — they reduce the sleep pressure your brain needs to break the association.
The first week or two of doing this is uncomfortable. You may sleep less, not more. That's normal. The point isn't immediate relief. The point is to systematically break a learned pattern, the way you'd retrain any other automatic response.
After a few weeks of consistent practice, most people start to feel the bed becoming a sleep cue again. The wakefulness reflex fades. Bedtime starts to feel like an invitation again, not a battle.

You haven't lost the ability to sleep. You've learned an unhelpful association between your bed and being awake. The good news is that learning runs both ways — what was conditioned in can be conditioned back out.
