Caffeine's half-life is longer than you think

A common defense: "Caffeine doesn't affect me. I can drink coffee at 4pm and fall asleep just fine at 11."

The first part may be true. The second part is almost certainly false — at least in terms of what your sleep is actually doing, even if it doesn't feel that way.

The biology of caffeine is more persistent than most people realize, and the most rigorous study on the question came to a surprisingly strong conclusion.

The Drake study

In 2013, sleep researcher Christopher Drake and colleagues ran a tightly controlled study on caffeine timing. Subjects were given 400 mg of caffeine (roughly the equivalent of a strong cup of coffee, or a small Starbucks drink) at three different times relative to bedtime: at bedtime, 3 hours before bedtime, and 6 hours before bedtime. A placebo condition was included as control.

Sleep was measured both subjectively (sleep diaries) and objectively (actigraphy, which tracks movement during sleep).

The result that surprised people: caffeine taken 6 hours before bedtime still produced significant sleep disruption compared to placebo. The total sleep time loss for the 6-hour-before condition was about an hour. The subjects didn't always notice it as strongly as the data showed — but the data showed it clearly.

The conclusion: refrain from substantial caffeine for at least 6 hours before bed. For someone who wants to sleep at 10pm, that means no caffeine after 4pm.

Why caffeine lingers

Caffeine has an average half-life of about 5-6 hours in healthy adults. That means if you drink a coffee with 200 mg of caffeine at 2pm, you'll still have about 100 mg circulating in your bloodstream at 7-8pm — and 50 mg at 1-2am.

For comparison: a can of Coke has about 35 mg of caffeine. So at 1am, after a 2pm coffee, your bloodstream still contains more caffeine than a can of soda.

This is the average half-life. Individual variation is large. Genetic differences in the CYP1A2 liver enzyme mean some people clear caffeine in 4 hours, others in 9. Older adults metabolize it more slowly. Pregnancy slows it dramatically — to a half-life of 10-15 hours. Smoking accelerates it (which is part of why smokers often feel tolerant to caffeine).

How caffeine disrupts sleep

Caffeine works by blocking adenosine receptors in the brain. Adenosine is the chemical that builds up during the day to produce sleep pressure — the drive that makes you tired at night. By blocking adenosine, caffeine doesn't just mask tiredness; it actively prevents the buildup of the signal that would normally make you sleepy.

When you drink caffeine late, even if you fall asleep, the sleep itself is affected:

  • Longer sleep onset (takes longer to fall asleep)
  • More awakenings during the night
  • Less deep sleep — measurably reduced slow-wave sleep
  • Lighter sleep overall — more time in Stage 2, less in Stage 3

You might not consciously notice these changes. Many people insist their sleep is fine. The objective measurements often disagree.

Why insomniacs are extra sensitive

People with insomnia tend to have a more reactive sleep system overall. The same dose of caffeine that doesn't bother a normal sleeper can produce significant disruption for an insomniac. This is one of the more subtle ways insomnia self-perpetuates: the daytime fatigue from poor sleep leads to more caffeine consumption, which produces lighter sleep, which produces more daytime fatigue, which produces more caffeine.

If you have chronic insomnia, the safest approach is to:

  • Stop caffeine at least 8 hours before bed (so 2pm for a 10pm bedtime)
  • Keep total daily caffeine modest (under 200 mg, roughly two small cups)
  • Watch for hidden sources: chocolate, some teas, some over-the-counter painkillers (Anacin, Excedrin), some cold remedies, even decaf coffee (which has 2-15 mg per cup)

What about coffee with breakfast

A morning cup or two of coffee — say, 200-400 mg of caffeine consumed before noon — is unlikely to affect most people's sleep, even sensitive sleepers. By 10pm, the caffeine from a 7am coffee is mostly metabolized.

The pattern that consistently causes problems is the late-afternoon "boost" — the 2pm or 3pm or 4pm coffee or energy drink consumed to push through the post-lunch slump. That one is squarely in the danger zone for nighttime sleep, even if the alertness boost feels worth it at the time.

What to try

If you're not sure whether caffeine is affecting your sleep:

  1. Keep your morning intake the same. Don't change everything at once.
  2. Cut all caffeine after 12pm for two weeks.
  3. Track your sleep onset and middle-of-night awakenings.
  4. Compare to your previous baseline.

If you sleep noticeably better, you have your answer. If nothing changes, you're probably one of the people whose metabolism handles afternoon caffeine well.

The takeaway

Caffeine doesn't disappear when the alertness wears off. It sticks around in your bloodstream for hours longer than its perceived effect, and even when you can't feel it, it's still nudging your sleep architecture in the wrong direction. For most adults, "no caffeine after noon" is a reasonable default. For sensitive sleepers and insomniacs, it's a near-requirement.
